Three things:

1.  Max reps pull-ups

Then

2.  Double Tabata (40 seconds on, 20 seconds off for 4 rounds):
  •       Dumbbell static hold (45-50 lbs)
  •       Plank
  •       Double-unders


Then

3.  3 rounds of max reps bench press (115 lbs)
